Tofu (Soya Paneer): Benefits, Protein, Side Effects and Who Should Avoid It
Tofu, often sold in India as "soya paneer", is one of the best vegan protein foods. It is soft, absorbs any masala you cook it in, and works in almost every dish you would make with paneer. Here is what it does for you, how it compares with paneer, and who should be careful.
What Is Tofu?
Tofu is made by curdling soy milk and pressing the curds into blocks, much like paneer is made from milk. Common types:
Silken tofu: very soft and creamy. Good for smoothies, desserts and gravies.
Firm tofu: the best all-rounder for bhurji, tikka and stir-fries.
Extra-firm tofu: the highest in protein, holds its shape when grilled or fried.
It is 100% plant-based, so it suits vegans and vegetarians.
Nutrition (per 100 g, approximate)
Protein: about 8 g (silken), 12-17 g (firm and extra-firm)
Calories: about 55-145 kcal depending on type
Fat: low to moderate, mostly unsaturated
Also contains: iron, magnesium, and calcium (especially if set with calcium salts, so check the label)
A good serving is 100-150 g, which gives about 10-20 g of protein. Values vary by brand, so check the pack.
Benefits of Tofu
Complete plant protein. Soy contains all nine essential amino acids.
Low in calories for the protein. Firm tofu gives more protein per calorie than paneer.
Supports muscle gain. A convenient protein source for vegetarians and vegans.
Helps with fat loss. The protein keeps you full, and it is low in calories when grilled or lightly cooked.
No cholesterol and low in saturated fat. A lighter option for people watching heart health.
Good source of calcium. Mainly in calcium-set tofu.
Easy to digest for many people. Softer than many pulses, with less gas.
Very versatile. Works in curries, bhurji, tikka, rolls, pulao and smoothies.

Who Can Eat Tofu?
Vegans and vegetarians
Beginners and gym-goers building muscle
People trying to lose fat on a calorie deficit
People watching cholesterol or saturated fat
Anyone who wants a lighter alternative to paneer
Most healthy adults and older children
When to Eat It
Lunch or dinner: as a sabzi, bhurji or stir-fry.
Breakfast: tofu bhurji is a quick high-protein start.
Post-workout: grilled tofu with rice or roti for protein and carbs.
Daily amount: 100-150 g is a good range for most people.
Best Combinations
With vegetables (capsicum, spinach, mushrooms, onion): adds fibre and vitamins.
With rice, roti or millets: a balanced meal.
With peas, chana or dal: more protein across the day.
With lemon, tomato or coriander: vitamin C improves iron absorption.
With ginger, garlic, turmeric and black pepper: adds flavour, since tofu is mild on its own.
Best cooking methods: grilled, pan-seared, baked or lightly stir-fried. Deep-frying adds a lot of oil.
How to Cook Tofu So It Tastes Good
Press it. Wrap the block in a clean cloth, put a weight on top and leave for 15-20 minutes. This removes water so it browns and absorbs flavour.
Cut into cubes or crumble it (for bhurji).
Marinate for 15-30 minutes with curd or a plant-based curd, turmeric, red chilli, ginger-garlic paste, salt and lemon.
Cook on medium-high heat in a non-stick pan with a little oil until golden.
Add it at the end of a curry, so it stays firm.
Quick tofu bhurji: sauté onion, tomato, green chilli and spices, add crumbled pressed tofu, cook for 4-5 minutes and finish with coriander.
Does Tofu Cause Man Boobs? (Myth vs Fact)
Tofu contains isoflavones, plant compounds that act weakly like oestrogen. This is where the rumour started.
Reviews of many studies found that soy foods do not lower testosterone or raise oestrogen in men at normal intake.
Normal servings like 100-150 g of tofu a day are not known to cause breast growth. Gynecomastia usually comes from body fat, hormonal conditions, medications or puberty. If you notice swelling or pain, see a doctor.

Common Tofu Myths
"Tofu is tasteless." It is mild by design and takes on whatever flavours you add. Pressing and marinating make a big difference.
"Tofu is only for vegans." Anyone can eat it. It is just a good lighter protein option.
"Soy is bad for your thyroid." Normal amounts are fine for most people. See the thyroid note below if you take medicine.
"All soya paneer is the same." Quality varies. Check the label for just soybeans, water and a coagulant, and buy from a trusted brand.
Storage and Safety
Keep tofu refrigerated and use it before the date on the pack.
Once opened, store the leftover in a container of fresh water in the fridge, change the water daily and use within 3-4 days.
If it smells sour or looks slimy, throw it away.
Cook it well if you are pregnant, elderly or have a weak immune system.
Who Should Avoid or Limit Tofu?
Soy allergy: avoid completely.
Thyroid problems (especially hypothyroidism): soy can interfere with thyroid medicine. Keep a gap of about 4 hours from your tablet and check with your doctor.
History of oxalate kidney stones or kidney disease: soy contains oxalates, so ask your doctor.
Hormone-sensitive conditions: ask your doctor before eating soy regularly.
Frequent bloating or IBS: start with a small portion of firm tofu.
Babies, children and pregnant women: food amounts are usually fine, but check with a doctor or paediatrician.
FAQs
How much protein is in 100 g tofu? About 8 g for silken and 12-17 g for firm.
Can I eat tofu daily? Yes, 100-150 g a day is fine for most healthy people.
